Research suggests that eating 20 to 30 grams of high-quality protein at each meal – breakfast, lunch, and dinner, rather than the current practice of eating more protein at dinner – satisfies hunger longer which can reduce snack attacks. Plus protein optimizes muscle repair and development.

High-quality protein sources

High–quality protein is not hard to find. Meat, poultry and fish, milk, yogurt and cheese, eggs, beans such as black or pinto beans, and peas such as split peas and lentils, nuts and seeds, tofu, soybeans and hummus are all good sources.

Where to find protein

  • 1 large egg = 6 grams
  • 23 almonds = 6 grams
  • ½ cup of beans = 7 grams
  • 1 cup milk = 8 grams
  • 1 cup quinoa = 8 grams
  • 2 tablespoons peanut butter = 8 grams
  • 1/2 cup Greek-style yogurt = 11 grams
  • 1 cup plain yogurt = 12 grams
  • ½ cup cottage cheese = 14 grams
  • 1⁄2 cup firm tofu = 20 grams
  • 3 ounces tuna = 22 grams
  • 3 ounces of beef = 25 grams
  • 3 ounces chicken = 26 gram

Three ounces of beef or chicken is about the size of a woman’s palm.

Protein-rich breakfast

Two green chile egg muffins + a cup of yogurt = 31 grams of protein. Add a handful of juicy grapes or tomatoes to round out your meal and you’ve got a dietitian-approved breakfast. 😉

Green Chile Egg Muffins

  1. Delish and nutrish with Mexican flavors from green chiles, corn, and hot sauce plus high-quality protein from eggs, cottage cheese, milk and corn.
  2. No special ingredients required. All are found at the grocery store, if not in your kitchen.
  3. They are made in a single bowl.
  4. Make-ahead for busy mornings. Bake them the day before or combine the ingredients the night before baking and bake them while you’re brewing morning coffee.
  5. Don’t want muffins? Bake this in an 8×8 pan. Spray it with cooking spray to make cleanup easier.

The ingredients

  • 6 eggs, well beaten
  • 1 cup cottage cheese
  • 1 cup corn, fresh, canned or frozen
  • 1 4-ounce can diced green chiles
  • 2 tablespoons cornmeal
  • 1 tablespoon hot pepper sauce, such as Tabasco
  • ¼ cup milk
  • ½ teaspoon salt
  • ¼ teaspoon pepper

Ingredients

Scale
  • 6 eggs, well beaten
  • 1 cup cottage cheese
  • 1 cup corn, fresh, canned or frozen
  • 1 4-ounce can diced green chiles
  • 2 tablespoons cornmeal
  • 1 tablespoon hot pepper sauce, such as Tabasco
  • ¼ cup milk
  • ½ teaspoon salt
  • ¼ teaspoon pepper

Instructions

  • First: Preheat oven to 350˚F. Line muffin with paper liners or lightly spray the cups with cooking spray.
  • Mix: all ingredients. Pour into muffin cups and fill to ¾ full. Bake 20-30 minutes until mixture is set and lightly browned.

Notes

Don’t want muffins? Bake this in an 8×8 pan. Spray the pan with cooking spray to make neater squares and cleanup easier.
